Week 1 Training Blog: Georgia State XC Champion Joe Sapone


Joe Sapone enters the 2022 cross country season with high expectations. The senior from Holy Innocents' Episcopal School in Atlanta is the defending GHSA Class 1A Private champion in cross country and a fifth-place finisher in the silver race at the Garmin RunningLane Cross Country Championships, where he ran a 5K PR of 14:58.09 at John Hunt Park in Huntsville, Alabama. This outdoor season, Sapone also ran a PR of 1:52.69 for 800m and 4:09.64 for the full mile. Sapone will provide a training blog for MileSplit over the next four weeks.

Week 1 (August 14 - August 21)


Sunday, August 14: 12 miles

I ran 12 miles at 6:28 pace. I worked at our freshman retreat all weekend and l didn't get back till 5:30ish. I would've ran earlier had I not been gone. I was exhausted from the weekend but overall a solid run. I had a delicious Brisket for dinner for my Grandpas Birthday. 

Monday, August 15: 5 miles + core + 150s + 3 cool-down miles

I ran 5 miles before practice because I had free period last. Those 5 were alright. It was pretty sunny and I ran from school out and back. During practice we had a 10 minute warmup and then had "core day" where we did the hardest core session I've ever done in my life. Then 150's for speed maintenance and finished off with 3 miles feeling dead from the core and 150's. Our whole senior class went to a Braves game this night and the Braves won 13-1. 


Tuesday, August 16: 2.5 miles + 4 miles of work = 6.5 miles

I ran 2.5 miles before practice. The "BeReal" went off on the run, so of course I had to take the picture. Then we had a slight 10-minute warmup, then went to a 10-minute tempo on the track, followed by some hill repeats and then I did a 1.5 mile cool-down. 

Wednesday, August 17: 7.75 miles

The dreaded and needed "Core day 2".

We had a 10-minute warmup, then a moderate Monday core workout, followed with a harder (and hillier) 5 miles at 6:10 pace. I wasn't trying to go too quick, but my legs were just feeling good and I rolled through 5. We had a 1.25 mile cool-down. We got our senior ties earlier in the day, which is a pretty big deal. It's a ceremony where the Kindergarteners give us our chapel ties -- and we got a Chick-fil-A before, so a good pre-practice day all in all. 

Thursday, August 18: 9 miles

This we labeled "River Day".

Our Thursdays are typically medium long run days at the Chattahoochee River. I got nine (miles) total here. It was a pretty nice day and I ran a little quicker than I wanted at 6:10 pace, but again, it wasn't intolerable just not ideal. 


Friday, August 19: 3.5 miles

This was the dreaded morning practice that we have once a week. We had to arrive at the track and start out  by 6:30. It wasn't too bad this week, though. The team did a workout, while me and another one of my teammates did a 20-minute jog and 3x200s at "race pace" because we had a time trial on Saturday. I didn't do any extra miles before or after because mileage was where it needed to be. 

Saturday, August 20: 5 miles

I would've normally taken today off and ended the week at roughly 50 miles. Myself and a teammate had a half time-trial, half workout this morning. I did a 6,400 on the track. 10 minute warmup. The goal was cruise through the first 3,200 and then speed up in the second 3,200. I came through the first half in roughly 10:38. Then the next mile 5:00 and then closed the last mile in 4:43 with a 63-ish last lap. Overall, I felt pretty good. It was relatively early so it was nice out and my legs were under me the whole way. 1 mile cool-down. 

Mileage total ≈ 55 miles
